Why Eating Too Little Could Be Stopping Your Weight Loss

If you have been cutting your calories more and more but the scale will not budge, and you are exhausted, irritable and constantly thinking about food, you are not alone. It is one of the most common patterns I see in clients coming through my doors at Lotus Naturopathy & Massage in Ourimbah, and it usually stems from one thing: eating well below what the body actually needs.

It sounds counterintuitive. Surely eating less means losing more weight? In the short term, yes, a calorie deficit is still the foundation of weight loss. But when that deficit becomes too extreme, or goes on for too long without a break, it can work against you. It can slow your metabolism, drain your energy and set you up to regain the weight, and sometimes more, down the track.

Let's unpack why this happens, and what to do instead.

What Is BMR, and Why Does It Matter?

Your Basal Metabolic Rate (BMR) is the number of calories your body needs just to stay alive: breathing, circulating blood, repairing cells and keeping your organs and brain running, before you have even got out of bed. It is not a number to eat below for any length of time. Your BMR is running the essential background systems of your body, and when you consistently eat under it, something has to give.

BMR vs TDEE: Know the Difference

Your Total Daily Energy Expenditure (TDEE) is your BMR plus everything else you do in a day: walking, working, exercising, fidgeting, and even digesting your food. TDEE is often called your maintenance calories, because eating at this level keeps your weight stable.

A safe, sustainable calorie deficit comes from eating below your TDEE, not below your BMR. This is where a lot of the confusion, and the fatigue, begins. Many people slash their calories so aggressively that they end up eating close to, or even under, their BMR, essentially asking their body to function on less fuel than it needs just to survive.

Why Aggressive Restriction Backfires

It is tempting to want quick results, especially if you have an event coming up or you are frustrated with slow progress. But going too low, too fast, comes at a cost.

Your metabolism adapts. When your body senses a significant and sustained energy shortfall, it responds by slowing down. This is sometimes called adaptive thermogenesis or metabolic adaptation, and it is a survival mechanism, not a flaw. One of the best known examples comes from a six year follow up study of contestants from The Biggest Loser, which found their resting metabolic rate remained significantly suppressed even years later, despite most of them regaining a large portion of the weight (Fothergill et al., 2016).

Hunger hormones shift against you. Leptin, the hormone that signals fullness, drops, while ghrelin, the hormone that drives hunger, rises. This is partly why extreme dieting so often ends in intense cravings and, eventually, overeating.

Muscle is often lost alongside fat. Without enough protein and without resistance training, a large deficit can eat into lean muscle tissue, which is metabolically active. Less muscle means an even lower BMR, which compounds the problem.

Fatigue is a warning sign, not a badge of honour. The tiredness, brain fog, irritability, poor sleep and constant hunger many clients describe when they come to see me are the body's way of flagging that it is not getting what it needs. This is not a sign to push harder. It is a sign to reassess.

The Rebound Trap

Here is the part that catches so many people out. Once willpower runs out, and it always does eventually, calories go back up. But the metabolism has not bounced back at the same rate, and the hunger hormones are still working overtime. The result is often rapid weight regain, sometimes beyond the original starting weight, along with a loss of confidence in the process altogether.

This cycle of aggressive restriction followed by rebound is one of the most common reasons people feel stuck, even though they are doing everything they think they should be.

What to Focus on Instead: Protein and Fibre

Rather than chasing the lowest possible calorie number, it is far more effective to focus on the quality of what you are eating within a moderate, sustainable deficit.

Protein helps preserve muscle mass while you are in a deficit, has a higher thermic effect than carbohydrates or fat, meaning your body burns more calories digesting it, and keeps you fuller for longer. Spreading protein across your meals, rather than loading it all in at dinner, tends to work best for appetite control.

Fibre slows digestion, supports steady blood sugar, feeds a healthy gut microbiome and adds volume to meals without adding excessive calories, which naturally supports fullness. Vegetables, legumes, wholegrains and fruit are your best sources.

Getting these two foundations right often does more for long term body composition than any amount of calorie counting.

Working Smarter With Your Calorie Deficit

A deficit does not need to be extreme to work. Research consistently shows that a moderate deficit, generally somewhere around 15 to 25 percent below maintenance, is more sustainable and tends to better preserve metabolic rate than an aggressive one. Pairing this with resistance training helps protect the muscle mass that keeps your metabolism working for you, not against you.

Diet Breaks, Refeeds and Pulse Dieting

One of the most useful, and most underused, strategies is building planned breaks into a calorie deficit, rather than restricting continuously for months on end.

A well known Australian study, the MATADOR trial, compared continuous dieting with an intermittent approach: two weeks of calorie restriction followed by two weeks of eating at maintenance, repeated over several months. The intermittent group lost more fat, preserved more muscle and showed less metabolic slowdown than the continuous dieting group (Byrne et al., 2018).

This is essentially what I mean by pulse dieting or refeeding: strategically returning to maintenance calories for a period of time to give your metabolism, hormones and mindset a reset before returning to a deficit. It is not a free pass to overeat, but a structured, evidence-informed tool that can make weight loss more effective and far more sustainable than restricting for months at a time.

How Do You Know What Is Right for You?

This is where generic online calculators fall short. They estimate your BMR and TDEE using averages based on your height, weight and age, but they cannot tell you how much of your body is muscle versus fat, how hydrated your cells are, or how your metabolism is actually tracking.

Do I need to count calories forever? No. Calorie awareness is a tool, not a life sentence. Once you understand your maintenance calories and have built sustainable habits around protein, fibre and portion sizes, many clients find they can move away from strict counting and rely on those habits instead.
